a2: DB supine rear delt raises 3011  6-8 reps  3-4 sets  10 seconds
a3: Underhand pulldowns 4010  6-8 reps  3-4 sets  60 seconds
b1: Cable rope rows 3011  6-8 reps  3 sets  60 seconds
b2: DB rotating incline flys 3020  6-8 reps  3 sets  60 seconds
c1: Wide grip pulldowns 3011  6-8 reps  3 sets  60 seconds
c2: Bench plate jacknifes 2020  6-8 reps  3 sets  30 seconds

A1: DB back squats
A2: DB bent over rows
A3: DB incline chest press (30 degrees), neutral grip
A4: DB front raises
B1: Jumping DB lunges
B2: Standing DB shoulder press, with twist
B3: DB lying bench pullovers
B4: Lying leg raises with push

Notes:

  • 12 reps of everything, moderate to fast controlled pace
  • 10 seconds rest between exercises, except after each ‘4’ exercise where you can have 60-90 seconds rest
  • 4-5 total sets
